What Is Good Fat? A Clear Answer for How Indians Actually Cook
Look at the fats in your kitchen right now: a bottle of refined oil, a jar of ghee, maybe some olive oil you bought once and rarely use. Each of them has been called both good and bad by someone at some point. Here's a simpler way to think about it.
Why Your Body Needs Fat
Fat isn't something to cut out of your diet. Your body needs it to:
- Absorb vitamins A, D, E and K
- Build cell membranes
- Make hormones
- Feel full after a meal
The real question isn't whether to eat fat. It's which fats, in what amounts, and how you cook with them.
The Four Types of Fat, Explained Simply
| Type | What it is | Where you find it | How to treat it |
| Monounsaturated (MUFA) | Liquid at room temperature | Groundnut oil, mustard oil, olive oil, almonds | Use daily |
| Polyunsaturated (PUFA) | Includes omega 3 and omega 6, which your body can't make | Walnuts, flaxseed, fish, sesame, sunflower | Use daily, and get enough omega 3 |
| Saturated | Solid or semi solid at room temperature | Ghee, butter, coconut oil, cheese, meat | Use in moderation |
| Trans fat (industrial) | Liquid oil that has been chemically hardened | Vanaspati, some bakery goods, reused frying oil | Avoid |
The ICMR-NIN Dietary Guidelines for Indians (2024) recommend using oils and fats in moderation, getting fat from a variety of sources including nuts and seeds, limiting saturated fat and avoiding trans fat.
So What Counts as Good Fat?
No single bottle is "the good fat." A good fat diet is built on a few habits:
- Get most of your fat from unsaturated sources: nuts, seeds and cold pressed oils.
- Use saturated fats like ghee for what they do best, in measured amounts.
- Avoid industrial trans fats completely.
- Don't reuse frying oil. Heating oil over and over breaks it down.
- Use more than one fat. Different fats suit different kinds of cooking.
Where Ghee Fits
Ghee is mostly saturated fat, so it belongs in the moderation category. That doesn't make it a bad choice. It means you should use it where it works best:
- High heat cooking. Ghee is milk fat with the milk solids removed, so it handles tadkas, roasting and searing well.
- Flavour. A spoon of ghee on dal or rice adds flavour you'd need more of a neutral oil to match.
- Simple ingredients. Bilona ghee contains nothing except milk fat.
A practical kitchen setup:
| Use | Fat |
| Tadka, roasting, searing, sweets | Ghee |
| Everyday sabzi and curries | Cold pressed groundnut or mustard oil |
| Raw use: salads, chutneys | Cold pressed oils, seeds, nuts |
| Snacking | Almonds, walnuts, roasted seeds |
Not All Ghee Is the Same
How ghee is made affects what ends up in the jar. In the bilona method, milk is set into curd, the curd is churned to separate butter, and the butter is slowly heated into ghee. It takes 25 to 30 litres of milk to make 1 kg of bilona ghee.
Industrial ghee is usually made directly from cream. It's a faster and cheaper process, and the result tastes different.
When you buy ghee, check the label for:
- The method (bilona or cream)
- The cow breed (desi, Gir or not specified)
- The ingredients list (it should say milk fat or cow ghee and nothing else)
- An FSSAI licence number you can verify
FAQs
Is ghee a good fat or a bad fat? It's a saturated fat that works well for high heat cooking and adds a lot of flavour. Use it in moderation, alongside unsaturated fats.
What is the healthiest fat for Indian cooking? There isn't one single answer. Using a mix of cold pressed oils, nuts and seeds, with ghee for high heat and finishing, is a balanced approach.
Which fats should I avoid? Industrial trans fats such as vanaspati, many packaged bakery items and oil that has been reused for frying.
How much ghee is okay per day? That depends on your total calorie intake and health profile. Measure it rather than pouring it, and ask a nutritionist for a personal limit.
Is ghee better than refined oil? They're used for different things. Ghee handles high heat well and has more flavour, while unsaturated oils give you essential fatty acids. A balanced kitchen uses both.
